  • Right firmness — Inflate until firm with a slight give. Beginners may prefer slightly softer for more stability.
  • Safe surface — Use on a yoga mat or carpet to prevent slipping.

Your 15-Minute Beginner Exercise Ball Workout

1. Seated Ball Balance (Warm-Up) — 45 sec

Sit upright on the ball with feet hip-width apart, hands on thighs. Focus on finding balance and engaging your core. Try lifting one foot slightly for an added challenge. Muscles worked: core, hips, lower back.

2. Seated Hip Circles — 45 sec

Sitting upright, slowly rotate your hips in large circles — 10 clockwise, then 10 counterclockwise. Keep your upper body still. Great for warming up the hips and lower back. Muscles worked: hip flexors, lower back, core.

3. Wall Squat with Ball — 45 sec

 

Place the exercise ball between your lower back and a wall. Feet shoulder-width apart, slightly forward. Squat until thighs are parallel to the floor, hold 2 sec, then rise. Muscles worked: quads, glutes, hamstrings, core.

4. Pelvic Tilts — 45 sec

Sit on the ball, feet flat on floor. Tilt your pelvis forward (arch lower back) then backward (round lower back) in a slow rocking motion. One of the best moves for relieving lower back tightness. Muscles worked: lower back, abdominals, hip flexors.

5. Ball Crunch — 45 sec

Walk feet forward until your lower back rests on the ball. Cross arms over chest. Curl your upper body upward, then lower slowly. The ball's curve gives a greater range of motion than floor crunches. Muscles worked: upper and lower abs, obliques.

6. Ball Plank Hold — 45 sec

Kneel behind the ball, place forearms on top, extend legs into a plank. Hold steady, engaging core and glutes. Even 20–30 seconds is excellent for beginners. Muscles worked: core, shoulders, glutes, back.

7. Glute Bridge with Ball — 45 sec

Lie on your back with heels resting on the ball, arms flat on floor. Press through heels and lift hips, squeezing glutes at the top. Lower slowly. Muscles worked: glutes, hamstrings, lower back, core.

8. Back Extension Stretch (Cool-Down) — 45 sec

Walk feet forward until your spine is draped over the ball. Let arms fall back and your back gently extend. Breathe deeply and hold for the full 45 seconds. One of the best stretches for your spine after any workout. Muscles stretched: spine, chest, abdominals.
